Your plan will have some limits on the total # of apps and he total storage space, but sure. Just go into the Settings for the App and look for App management and copy the app. Do not copy Users in Roles or else your real users may accidentally end up in the COPY app. I suggest that you include the date in the name of the "Copy of xyz app Dec 1, 2020".
You might also change the branding header or put something gaudy on the dashboard of the copy app so even you don't get confused about which app you are in, live or backup.

i am just wondering if the copy can be updated every so often and how i go about doing that.

You cannot update the old one. You just make a new copy and then you can decide how many older copies you want to keep and then deleting the older ones.

is it OK for me to create a new copy every week and delete the old one just to make sure i have a back up in case i mess up the live one?
And Can i turn the copy to a live one if i mess up my live one?

Yes you can make a new copy as often as you like. But if you want to make the backup copy to be your Live one, you will have lost any data entry during that period.
Quick Base does take nightly backups of all apps, and if you really need to they can help restore that app to how it looked last night, or to restore just lost data. Their daily backups are retained for 2 weeks and then weekly for a bunch of weeks, I believe 6 months.
